They measured passive hip extension using the modified Thomas test in 144 individuals and cross-referenced it against self-reported sitting and activity patterns. It's a cross-sectional study, so it establishes association rather than causation — possibly people with tight hips sit more, though that's a harder story to tell. But the mechanism is uncontroversial: tissue adapts to the position you hold it in.

Why a golfer cares: hip extension is how you finish. Eight hours of leaning toward a monitor is eight hours of thoracic flexion. The problem for golfers is that a flexed thoracic spine has less rotation available — extension and rotation are mechanically coupled in the mid-back.

TPI's Seated Trunk Rotation Test looks for 45 degrees or more of rotation to each side, with 45–50 degrees of trail-side thoracic rotation being roughly what a full backswing requires. Read the bottom two rows again. Across the pooled literature, flexibility and balance had no significant association with clubhead speed. The top of the table is dominated by explosive force production — specifically jumping, which outperformed even maximal strength.

D2. Band finger extension. Loop a light band around the outside of all five fingertips and spread your fingers open against it. 15–20 reps per hand. A rubber band works in a pinch.
Why this one matters: almost every golfer trains grip flexion (squeezing) and almost nobody trains extension. That imbalance is implicated in forearm and elbow complaints. This is the most neglected movement in the whole article.

D3. Dumbbell wrist curls and reverse curls. Forearm resting on your thigh or the desk, wrist hanging over the edge, light dumbbell in hand. Curl up and lower slowly, 12–15 reps. Flip your palm down and repeat for the extensors. Both directions, both hands.

D4. Radial and ulnar deviation. Hold a light dumbbell like a hammer, forearm on the desk, and tilt the weight up toward your thumb side, then let it lower. 12–15 reps each hand, each direction.
Golf relevance: this is the plane your wrists actually work in during the swing — radial and ulnar deviation is what "wrist hinge" and "lag" are made of. It's more specific than a wrist curl.

D5. Sustained pinch hold. Pinch a hardback book or a stack of two coasters between thumb and fingers and hold at arm's length for 20–30 seconds. 3 per hand.

Group E — Upper Back, Shoulders, and Neck (best evidence per minute)

E1. Band pull-apart. Hold a long band with both hands in front of you at chest height, arms straight. Pull your hands apart until the band touches your chest, squeezing the shoulder blades together. Control the return. 12–15 reps, 2–3 sets.
Golf relevance: the direct antidote to eight hours of reaching forward, and one of the movement patterns from the Andersen neck/shoulder trials.
Quiet score: 2.

E2. Seated band row. Anchor the band at chest height in front of you (door handle works). Sit tall, pull the handles to your ribs with elbows close to your body, pause, return slowly. 12–15 reps.
Quiet score: 2.

E3. Band external rotation ("W" pull). Elbows at your sides bent 90 degrees, band across your palms. Rotate your forearms outward against the band, keeping elbows pinned to your ribs. 12–15 reps.
Golf relevance: shoulder external rotation is required for the trail arm in the backswing, and it's usually the first casualty of desk posture.
Quiet score: 3.

E4. Chin tuck. Sit tall, glide your head straight back (making a double chin) without tilting it. Hold 5 seconds, 10 reps.
Quiet score: 3, though it looks a little odd.

E5. Scapular wall or chair slide. Sit with your back against the chair, arms in a goalpost position, and slide your arms up and down while keeping your shoulder blades pulled down and back. 10 slow reps.
Quiet score: 2.

Group F — Isometrics (for blood pressure, and because they're silent)

A worthwhile aside. Edwards and colleagues published a large network meta-analysis in the British Journal of Sports Medicine in 2023, pooling 270 randomized controlled trials and 15,827 participants on exercise and resting blood pressure. Isometric exercise training produced the largest reductions of any mode examined — roughly −8.24 mmHg systolic and −4.00 mmHg diastolic — with wall squats the single most effective submode for systolic pressure.

That's a general health finding rather than a golf finding, and the protocols in those trials were structured (typically four 2-minute holds with rest, three times a week) rather than casual. But isometrics happen to be the most desk-compatible form of exercise in existence, so it's worth knowing that the category has real support.

F1. Seated isometric knee extension. Extend one leg straight out, hold it parallel to the floor with the quad locked, 20–45 seconds. Switch. Quiet score: 3.

F2. Seated isometric adduction. Squeeze a rolled towel or a closed fist between your knees at 60–80% effort, hold 30 seconds. Quiet score: 3.

F3. Chair-supported hold. Grip the sides of the chair seat and press down hard, lifting slightly out of the seat, for 15–20 seconds. Quiet score: 3.

Myth vs. Reality

Myth: "Isometric holds are safe because you're not moving, so I can just grind them out."

Reality: Hard isometrics encourage breath-holding, and breath-holding against a closed airway (the Valsalva maneuver) spikes blood pressure acutely. That's exactly backwards from the benefit you're after. Breathe steadily through every hold — if you can't talk, you're pushing too hard. And if you have diagnosed hypertension or any cardiovascular condition, get clearance before adopting an isometric protocol. This isn't boilerplate; it's the one genuine risk in this article.

A catalog is useless without a plan. Here are four sessions, each designed to fit in a real calendar gap with time left over to refill your water. Pick one per gap; don't try to do everything.

Practical Coaching Note

Three sessions a week is a win. Five is excellent. Seven means you've built something unusually sustainable and you should tell your friends. But please don't design a seven-day plan on Sunday night and then quit on Wednesday because you missed Tuesday — that's the standard failure mode, and it's how most people conclude that "desk exercise doesn't work for me." Put two sessions on the calendar as actual events, keep the 3-minute version in your back pocket for everything else, and let the rest be opportunistic.


The Part Nobody Mentions: It Doubles as a Real Break

Here's an argument for this that has nothing to do with golf, and it might be the one that actually gets you to do it.

Albulescu and colleagues published a systematic review and meta-analysis in PLOS ONE in 2022, pooling 22 independent samples and 2,335 participants on the effects of micro-breaks — defined as discontinuing a task for 10 minutes or less. The finding: micro-breaks were reliably associated with reduced fatigue and increased vigor.

The performance picture was more nuanced, and the authors said so plainly: recovering from highly depleting cognitive work may require more than 10 minutes. So a 10-minute break won't necessarily make your next hour of deep work better. What it will fairly reliably do is make you feel less depleted, which is not nothing at 3:15pm on a Thursday.

Layered on top: the 2025 exercise-snacks review found reduced fatigue and improved mood among the consistent outcomes, and the 2025 hybrid-worker band trial reported positive effects on perceived stress and work engagement alongside its physical results. And the broader literature on acute exercise and cognition — including a 2024 Bayesian meta-analysis in Communications Psychology synthesizing 651 effect sizes from 113 studies — finds small beneficial effects on cognition, with the caveat that evidence for short bouts of 10–20 minutes is mixed compared to longer sessions.

Honest summary: the well-being case for a 10-minute movement break is solid. The "it'll make you sharper" case is genuinely uncertain. Don't do it because you've been told it boosts productivity. Do it because you'll feel better and your hips will thank you on Saturday.

Why a movement break beats the break you're currently taking

Most of us already take breaks. They just aren't restorative — you switch from a work screen to a personal screen, which changes the content of your attention without releasing it. A physical break does something the phone can't: it changes your posture, moves your blood, and gives your eyes something more than 18 inches away to focus on.

Three practical notes on making this stick:

  • Attach it to a trigger, not a time. "Every day at 2pm" fails the first time you have a 2pm meeting. "The gap after my standing 1:1" or "when a meeting ends early" works, because the trigger is already on your calendar.
  • Do not turn it into a fifth work task. The moment this becomes something you're behind on, it's a source of stress rather than relief, and the well-being benefit — the best-supported benefit in the whole article — is exactly what you lose. Miss it, shrug, move on.
  • Use the audio-only call. Most calendars contain at least one call a day where you're a listener. That's your window for glute squeezes, soleus raises, hip internal rotation, and grip work — all Quiet score 3, all invisible.

If You Have a Standing Desk: What Changes, and What Doesn't

Standing desks deserve their own section, partly because the movements change and partly because the standing-desk story has shifted meaningfully in the last two years and most golf-fitness content hasn't caught up.

First, the uncomfortable evidence

Myth vs. Reality

Myth: "I got a standing desk, so the sitting problem is solved."

Reality: In October 2024, Ahmadi and colleagues published a study of 83,013 UK adults followed for roughly seven years in the International Journal of Epidemiology. More standing did not reduce cardiovascular disease risk (coronary heart disease, stroke, heart failure). And standing beyond about two hours a day was associated with increased risk of circulatory problems — varicose veins and deep vein thrombosis. Sitting more than 10 hours a day raised risk of both cardiovascular and orthostatic problems. As co-author Professor Emmanuel Stamatakis put it, the answer is to "take regular breaks, walk around, go for a walking meeting, use the stairs." Standing still is not the opposite of sitting still. Moving is.

And on the calorie question, which is how standing desks are usually sold: Saeidifard and colleagues published a meta-analysis of 46 studies and 1,184 participants in the European Journal of Preventive Cardiology in 2018. The difference in energy expenditure between standing and sitting was 0.15 kcal/min — about 9 calories an hour, or roughly 72 over an eight-hour day. That is one small handful of almonds. Standing is not a weight-management strategy.

None of this means throw out the desk. It means stop treating the desk as the intervention and start treating it as an enabler. A sit-stand desk gives you postural variety and, more usefully for a golfer, a platform for movements you simply cannot do in a chair. That's a real benefit. It's just not the benefit on the box.

What a standing desk genuinely unlocks for a golfer

S1. The pressure-shift drill. Stand in your golf posture — feet shoulder-width, slight knee flex, hinge at the hips. Shift your weight into the trail foot, then into the lead foot, feeling where the pressure sits in each foot. Slow, 20 shifts. Then do it with your eyes closed.
Golf relevance: weight and pressure shift is the sequencing skill most amateurs get wrong, and unlike almost everything else in this article, it's genuinely a swing-relevant motor pattern. You can't do it seated.
Quiet score: 3.

S2. Single-leg stance progression. Stand on one leg. 30 seconds. Then with eyes closed. Then while rotating your head. Then while reaching your free foot forward, out, and behind (a "star" pattern).
The honest caveat: remember that the Brennan meta-analysis found no significant relationship between balance and clubhead speed. So this isn't a distance play. What single-leg control plausibly supports is strike consistency, the ability to hold your posture on an uneven lie, and — for golfers over 55, where the case is strongest — the fall resilience that keeps you playing. Worth doing. Not worth overselling.

S3. Hip hinge reps. Hands on the front of your hips, push your hips back while keeping your spine long, feel the hamstrings load, stand tall and squeeze the glutes. 15 slow reps.
Golf relevance: the hinge is your golf setup. Most amateurs address the ball with a rounded back because they've never practiced the pattern. Fifteen reps a day at a standing desk is a genuinely high-return habit.
Quiet score: 3.

S4. Standing calf raises. Both feet, then one at a time, 15–20 reps. Biases the gastrocnemius, complementing the seated soleus version.
Quiet score: 3.

S5. Standing banded rotation. Anchor a band at chest height and rotate against it in your golf posture — and this time, let the hips and pelvis contribute rather than locking them down. 10–12 per side.
Golf relevance: this is a meaningfully better rotation exercise than the seated version, because it includes the ground and the legs — where the swing's force actually originates.
Quiet score: 2.

S6. Half-squats and knee raises. Two of the four Dempsey "simple resistance activities," now available to you. 15 half-squats, 20 alternating knee raises.
Quiet score: 3.

S7. Standing thoracic rotation with a rail. Rest your forearms on the desk surface, step back to a hinged position, and rotate one arm off the desk and up toward the ceiling, following your hand with your eyes. 8 per side. A better-loaded version of the seated thoracic work.
Quiet score: 3.

S8. The walking audio call. Any call where you're not sharing your screen is a call you can walk. This has more support in the literature than everything else in this section combined.
Quiet score: 3, subject to your neighbors.

How to actually use a sit-stand desk

The 2015 expert statement in the British Journal of Sports Medicine, commissioned by Public Health England and written by Buckley and colleagues, recommended that predominantly desk-based workers accumulate at least 2 hours per day of standing and light activity during working hours, progressing toward a total of 4 hours. Note the phrasing: standing and light activity, accumulated — not one four-hour standing block.

Practical Coaching Note

If you own a standing desk and you're a golfer, the single best use of it isn't standing. It's the hip hinge and pressure-shift work — two patterns that are directly, unambiguously part of your golf swing, that require nothing but floor space, and that you can do fifteen reps of while a slide deck loads. Everything else in the standing section is general fitness with a golf-shaped label on it. Those two are the real thing.


Who Should Modify This, and Who Should Talk to Someone First

We'd rather flag this properly than bury a one-line disclaimer at the bottom.

  • If you have current low back pain, especially with leg symptoms: the rotation work is the part to be careful with. Seated rotation under band load with a pain-sensitive spine is not a good self-experiment. See a physio or a TPI-certified medical professional and get a screen first — the whole point of a screen is that it tells you which of these movements you specifically need and which to leave alone.
  • If you have diagnosed hypertension or any cardiovascular condition: get clearance before adopting the isometric work, and never hold your breath during a hold. See the Valsalva note above.
  • If you have a history of DVT, are pregnant, or have significant varicose veins: the standing-desk guidance changes for you specifically — the 2024 circulatory findings are most relevant to your situation, and calf and leg movement matters more, not less. Worth a conversation with your doctor about how much standing is appropriate.
  • If you've had a hip or shoulder replacement: several of the rotation movements have specific contraindications depending on the surgical approach used. Your surgeon or physio will know; guessing is a bad idea.
  • If something hurts: stop doing that one. Range-of-motion work should feel like a stretch, not a pinch. Sharp, pinching, or radiating sensations are information, not something to push through.

None of this is a reason for a healthy person to skip a hip stretch between meetings. It's a reason to know which category you're in.


What to Expect After Four to Eight Weeks (No Promises)

We don't make performance guarantees, and we're not going to start here. But you deserve a realistic picture of what the evidence supports, so you can judge whether it's working rather than guessing.

Better grip endurance and fewer forearm complaints Plausible; evidence is indirect. Grip strength associates with golf performance, and extensor training is standard in forearm rehab. No trial has tested "desk forearm work for golfers." Notice whether your hands fade over the back nine, or whether a heavy rough lie feels less jarring.
More clubhead speed Unlikely from this alone. The Brennan meta-analysis is clear: speed tracks with explosive force production, and flexibility showed no significant relationship. Seated work can't provide the stimulus. If you want this, add heavy lower-body strength and jump training away from your desk. Then measure it.
Lower scores Unknowable, and any article promising it is guessing. Too many variables between a hip stretch in March and a scorecard in June. Track your rounds honestly over a season and look at your own patterns rather than trusting a general claim.

One thing worth doing regardless: log these sessions the way you'd log a range session. Not because the logging is magic, but because desk work is the easiest kind of practice to convince yourself you're doing when you aren't. Three weeks in, the difference between "I do this most days" and the actual count is often substantial — and if you're also tracking your rounds, that's where you start to see whether the weeks you did the hip work felt different on the course. Coaching only gets useful when it can see both sides of that.


A Final Thought

You have 11 minutes. You're not going to become a longer hitter in those 11 minutes — the research is honest about that, and so are we.

What you can do is arrive at the first tee on Saturday with the hip rotation, the mid-back rotation, and the hip extension your swing actually asks for, instead of showing up with a body that spent 45 hours folded into an L shape and has to improvise. The compensations you make on the course for ranges you don't have are the same compensations that show up as inconsistency, and eventually as a sore back on Sunday morning.

The chair isn't the enemy. The chair is just where you spend your Tuesdays. What matters is whether you spend a few of those minutes reclaiming what it takes — and whether you notice, walking off the 18th in October, that your back doesn't hurt the way it used to.

Start with three minutes. Hips, mid-back, upper back. Tomorrow, in the gap after your first meeting.
